Building a challenging workout does not always require weights, machines or a fully equipped gym. As covered by Men’s Health, coach John Wildsmith used this simple bodyweight routine to stay strong while he was behind bars and had limited access to equipment.

Known as the 5×5 prison workout, the routine uses five movements completed over five rounds. Its simple format makes it easy to remember, although repeating the full circuit quickly becomes demanding.

Each round includes five burpees, five push-ups and five seconds of mountain climbers. You then complete five squats and five jump squats before starting the sequence again.

Burpees raise the heart rate while working much of the body at once. Push-ups place more emphasis on the chest, shoulders and triceps, adding a clear strength element to the circuit.

Mountain climbers keep the pace high and challenge the core as the knees move towards the chest. Performing them more slowly can make it easier to control the hips and maintain a steady plank position.

Squats shift the focus to the lower body, particularly the thighs and glutes. The jump squats that follow add an explosive finish and make each round more demanding.

How the five exercises work together

The routine combines strength movements with short bursts of cardio, allowing it to challenge several areas in a limited amount of time. However, beginners may need to remove the jumps, slow the pace or rest between rounds.

Wildsmith’s broader point is that a useful workout can still be built when space and equipment are limited. For anyone training at home, travelling or working with limited space, this prison-style 5×5 workout is a reminder that the basics still work when they are done with enough effort and consistency.
